Can somebody give a test food for nursing?

What I will need, in order to eat, in order to guarantee, my milk supply is enough & healthy, and, to guarantee, that I don\'t increase in too much weight. Best answer will go to somebody, that actually a meal plan for Frühstück, lunches, that gives dinners and the small things with calories.
